# Sleep in 90-minute cycles: when to go to bed so the alarm does not feel like an attack

> You do not wake up groggy only because you slept too little. Often it is because the alarm cut into the middle of a deep cycle. Counting back in blocks of about 90 minutes is a simple way to plan your night.

Two people sleep seven and a half hours. One wakes up fine. The other feels like they were pulled out of a well. The difference is often not the hours but where in the night the alarm lands.

> **In short**
> - A night is a chain of sleep cycles of roughly **90 minutes** each (it varies from person to person and through the night).
> - Most adults need **7 or more hours**, which is about 5 cycles. Waking at the end of a cycle usually feels easier.
> - Add about **15 minutes** to fall asleep when you count back from your wake-up time.
> - These are rules of thumb. If you are tired every day despite long nights, speak to a doctor.

## What a sleep cycle is

Sleep is not a flat line. You move from light sleep into deep sleep, then into REM sleep, where most vivid dreaming happens, and then the pattern starts again. One trip through is a cycle. It lasts around 90 minutes on average, and the mix changes through the night: more deep sleep in the first half, more REM in the second.

**A typical night for a healthy adult (approximate)**

| | Share |
| --- | --- |
| Light sleep | about 50% |
| Deep sleep | about 20% |
| REM sleep | about 25% |
| Brief wake-ups | about 5% |

*Shares differ with age and between people. These are round figures to show the idea, not a target to hit.*

## Counting back from your alarm

Pick the time you must wake up, then count backwards in 90-minute blocks, and add roughly 15 minutes for falling asleep. For a 6:30 am alarm:

**Bedtimes for a 6:30 am wake-up**

| When | What |
| --- | --- |
| 9:15 pm | 6 cycles, 9 hours. More than most adults need. Good after a short week. |
| 10:45 pm | 5 cycles, 7.5 hours. The sweet spot for many adults. |
| 12:15 am | 4 cycles, 6 hours. Enough once in a while, not as a habit. |
| 1:45 am | 3 cycles, 4.5 hours. An emergency night. Expect to pay for it in the afternoon. |

*Each time already includes about 15 minutes to fall asleep.*

## How many hours do you need?

**Hours of sleep for an adult**

| Zone | Range |
| --- | --- |
| Too little | under 6 |
| Borderline | 6 to 7 |
| Recommended | 7 to 9 |
| Check why | over 9 |

*Sleep and health bodies advise 7 or more hours for adults. Teenagers and children need more.*

## Why 90 minutes is only a guide

A single cycle is not exactly 90 minutes for everyone, and it is shorter early in the night than later. So the cycle method is a way to pick a sensible time, not a stopwatch. The bigger wins are simpler:

- **Keep a regular wake time**, even on weekends. It steadies the whole body clock.
- **Get bright light in the first hour** of the day, and dim lights before bed.
- **Stop caffeine by the early afternoon.** It stays in the body for hours.
- **Keep the room dark, cool and quiet.** Screens and phones in bed do the opposite.
- **Do not use a late-night alarm trick to fix a bad week.** A consistent routine beats a perfect calculation.

> **When this is not about timing:** If you sleep eight hours and still feel exhausted, snore loudly, stop breathing at night, or cannot fall asleep for weeks, it is worth seeing a doctor. A bedtime calculator cannot fix a sleep disorder.

## Frequently asked questions

### How long is a sleep cycle?

About 90 minutes on average, though it varies from person to person and across the night. A full night is usually four to six cycles.

### How many hours of sleep does an adult need?

Most adults need 7 or more hours a night. Teenagers and children need more.

### Does waking at the end of a cycle really help?

Many people find it easier to wake from light sleep than from deep sleep, which is the idea behind it. The effect varies, and total sleep and a regular schedule matter more.

### How long does it take to fall asleep?

A typical healthy adult falls asleep in about 10 to 20 minutes, which is why calculators add around 15 minutes.

### Is it better to sleep 6 hours or 7.5 hours?

7.5 hours is closer to what most adults need. Six hours can work occasionally, but regularly sleeping less builds up a sleep debt.
